
Choline is an essential nutrient that helps support brain function, memory, liver health, muscle movement, and nervous system communication. Your body can make small amounts of it, but not enough to meet your daily needs. Foods like eggs, beef liver, fish, chicken, and soybeans are some of the best natural sources. Research suggests choline may also play a role in mood, heart health, and cognitive aging, although some claims are still being debated. Many people likely don’t get enough choline in their diets, especially vegans, older adults, and pregnant women.
Choline probably doesn’t get as much attention as nutrients like vitamin D, magnesium, or omega-3s. Even so, it’s involved in a surprising number of important processes inside the body. Without enough choline, your brain, liver, muscles, and nervous system may not function as well as they should.
I’ll admit, for years I barely even heard people talk about choline outside of bodybuilding forums or prenatal supplement labels. Yet once you start reading into it, you realize it’s connected to everything from memory and focus to fat metabolism and fetal development.
That doesn’t mean choline is some miracle nutrient. Some of the claims floating around online are probably overstated. Still, the evidence we do have suggests it’s pretty important.
Let’s break down what choline actually is, what it does, and whether you should pay more attention to how much you’re getting.
What Is Choline?
Choline is an essential nutrient that your body needs for normal health. Although your liver can make a small amount on its own, you still need to get most of it from food or supplements.
Technically, choline isn’t classified as a vitamin or mineral. It’s often grouped with the B-vitamin family because it works closely with nutrients like folate and vitamin B12.
One of choline’s biggest jobs is helping produce a neurotransmitter called acetylcholine. This chemical messenger plays a major role in:
- Memory
- Learning
- Muscle contraction
- Mood regulation
- Nervous system signaling
Choline also helps build cell membranes and transport fats throughout the body. Without enough of it, fat may begin accumulating in the liver, which could eventually contribute to fatty liver disease (1).
Health Benefits of Choline
Supports Brain Function and Memory
This is probably the most talked-about benefit of choline.
Because choline helps produce acetylcholine, researchers believe it may support memory, learning, concentration, and overall cognitive performance (2).
Some studies appear to suggest that people with higher choline intake tend to perform better on certain memory tests. Researchers are also exploring whether choline might help protect the aging brain or reduce cognitive decline later in life (3).
That said, the evidence is still mixed in some areas. A lot of the stronger findings come from animal studies rather than large human trials.
Even so, there’s a pretty believable biological explanation behind it. Your brain literally uses choline to create important signaling molecules. So it makes sense that chronically low intake could affect mental performance over time.

May Help Support Liver Health
Your liver depends heavily on choline to process and transport fats properly.
Without enough choline, fat can begin building up inside liver cells. Over time, that may contribute to nonalcoholic fatty liver disease (NAFLD) or liver dysfunction (4).
In fact, choline deficiency is known to cause liver damage in some controlled research settings. That’s one of the reasons scientists consider it essential.
What’s interesting is that some people may have a higher choline requirement than others due to genetics, hormone levels, or lifestyle habits. Postmenopausal women, for example, may be more vulnerable to deficiency because estrogen helps the body produce choline naturally (5).
Heavy alcohol consumption might also increase the body’s need for choline. Alcohol tends to stress the liver already, so low intake may become more problematic in that situation.

Important During Pregnancy
Pregnancy dramatically increases the body’s need for choline.
The nutrient plays a key role in fetal brain development, spinal cord formation, and nervous system growth (6). Some research suggests adequate choline intake during pregnancy may support better cognitive outcomes in children later in life.
This is one area where choline research actually seems fairly promising.
Unfortunately, many prenatal vitamins still contain relatively low amounts of choline, partly because the nutrient takes up a lot of space in capsules. That means some pregnant women may unknowingly fall short.
Eggs are often recommended during pregnancy partly because they’re naturally rich in choline. One large egg contains around 145-150 mg.

May Support Heart Health
Choline helps regulate levels of an amino acid called homocysteine.
Elevated homocysteine levels have been associated with a higher risk of cardiovascular problems in some studies (7). Choline works together with folate and vitamin B12 to help process homocysteine properly.
That sounds impressive, but it’s worth mentioning that the relationship between homocysteine and heart disease is still debated. Lowering homocysteine doesn’t always translate into better cardiovascular outcomes.
There’s another wrinkle too.
Some researchers have raised concerns that certain gut bacteria convert choline into a compound called TMAO (trimethylamine N-oxide), which has been linked to heart disease risk in some observational studies (8).
This has created a bit of controversy around choline-rich foods like eggs.
Still, many experts believe the issue is more complicated than simply “choline equals bad.” Overall diet quality, gut microbiome composition, inflammation levels, and metabolic health probably matter a lot more.
Personally, I think this is one of those situations where internet headlines oversimplify the science.
Helps With Muscle Function and Exercise Performance
Your muscles rely on acetylcholine for contraction and movement. Since choline helps produce acetylcholine, it also indirectly supports muscular function.
Some endurance athletes may experience drops in choline levels during long-duration exercise (9). Because of this, certain sports supplements include choline compounds in their formulas.
The evidence for performance enhancement isn’t especially strong, though. Choline supplements probably won’t magically improve your workouts overnight.
Still, if someone is deficient or under high physical stress, restoring normal levels could potentially help with recovery or muscle performance.

May Support Mood and Mental Health
Researchers are increasingly studying the connection between choline and mental health.
Some evidence suggests choline may play a role in mood regulation because of its effects on neurotransmitters and brain cell membranes (10).
There’s even early research exploring whether choline intake might influence anxiety, depression, or bipolar disorder symptoms. At this point, though, the evidence remains pretty preliminary.
I’d be cautious about viewing choline as a replacement for proper mental health treatment. Still, nutritional deficiencies can absolutely affect how people feel emotionally and mentally.
And honestly, this is something we’re probably only beginning to understand.
Signs of Choline Deficiency
True severe choline deficiency is relatively uncommon, but low intake may be more widespread than people realize.
Possible signs may include:
- Brain fog
- Memory problems
- Muscle damage
- Fatigue
- Fat buildup in the liver
- Mood changes
Certain groups appear more likely to have inadequate intake, including:

Eggs are probably the easiest and most practical source for most people. Interestingly, much of the choline is found in the yolk, not the white.
That’s one reason extremely low-fat or egg-white-only diets may unintentionally reduce choline intake. If you avoid animal foods entirely, getting enough choline may take more planning.
How Much Choline Do You Need?
Current Adequate Intake (AI) recommendations are:

Many people probably don’t consistently hit these targets.
Again, eggs help a lot here. Two eggs alone provide roughly 300 mg of choline.
Choline Supplements
Several forms of supplemental choline exist, including:
- Choline bitartrate
- Alpha-GPC
- CDP-choline (citicoline)
- Phosphatidylcholine
Some forms are marketed more toward cognitive support, while others focus on general nutrition.
Alpha-GPC and citicoline are particularly popular in nootropic products because they may cross into the brain more effectively.
Still, supplements aren’t always necessary. If someone already eats plenty of eggs, meat, fish, and dairy, they may already be getting adequate amounts naturally.
Possible Side Effects of Too Much Choline
More isn’t always better.
Very high doses of choline supplements can cause side effects such as:
- Fishy body odor
- Sweating
- Low blood pressure
- Nausea
- Digestive upset
Extremely high intake may also increase TMAO production in certain individuals, although the long-term significance of this remains debated.
The tolerable upper intake level for adults is set at 3,500 mg daily (11).
That’s far above what most people get from food alone.
Is Choline Worth Paying Attention To?
Honestly, yes.
Choline probably deserves more attention than it gets. It’s involved in too many important systems to ignore completely.
At the same time, I don’t think most healthy people need to obsess over it.
If you eat a balanced diet containing eggs, fish, meat, or dairy, there’s a decent chance you’re already getting enough. On the other hand, restrictive diets, aging, pregnancy, or heavy alcohol use could potentially increase the risk of low intake.
The strongest evidence for choline seems to involve:
- Brain and nervous system support
- Liver health
- Pregnancy and fetal development
Some of the other claims around mood, exercise performance, and anti-aging effects are interesting, but still evolving.
Like a lot of nutrition science, the reality is usually somewhere in the middle. Choline isn’t a miracle nutrient, but it’s clearly important.
And for something most people rarely think about, that’s actually kind of impressive.
